A pair of dumbbells and a bench can train every major muscle group. This plan was built for hotel gyms with racks from 5 to 50 lb, but it works anywhere you have dumbbells: a home setup, an apartment gym or a fitness center on the road.
The weekly plan.
Four dumbbell strength days, two conditioning days and one recovery day. Each muscle group is trained twice a week.
No treadmill? Swap the Wednesday and Saturday cardio for brisk walking outdoors or a bodyweight circuit.

On every lift, stop each set 2–3 reps before failure during the first four weeks.
Choosing your weights.
- Week 1: pick weights you can lift for the target reps with 2–3 reps left in the tank, and log them.
- Week 2: add 1–2 reps per set.
- Week 3: where you hit the top of the rep range on every set, go up one dumbbell size.
- Week 4: match or beat every number from the previous weeks.
Logging matters more than it seems. Knowing exactly what you lifted last week is what lets you beat it.
Progressing for months.
Once 50 lb is too light, keep progressing by lowering over 4 seconds, pausing at the bottom, using 1.5 reps or switching to single-arm and single-leg versions.

Can you get strong with only dumbbells?
Yes. Dumbbells let you train every major muscle group, and single-arm and single-leg exercises make even moderate weights challenging. Progress comes from adding reps and weight over time.
What weight dumbbells should I start with?
Choose a weight you can lift for the target reps with 2–3 reps to spare. That's different for every exercise. Most people need heavier weights for squats and rows than for lateral raises or curls.
Do I need a bench?
A bench helps for presses, rows, split squats and step-ups. Without one, use floor presses, bent-over rows and standard lunges instead.
How many days a week should I train?
This plan has four dumbbell strength days, but you can do the sessions in order on whatever days you have. Two to three strength sessions a week still builds strength.
